For quad growth

Leg Extension vs Safety Bar Squat

For quad growth, the two are close. Leg extension rates slightly higher: more of the work on the quads.

Safety bar squat gives more stretch.

Both are good choices, and they train the quads differently. Using both across your week covers more of the muscle than either alone: in studies, varied exercises grew parts of a muscle that one exercise missed. (Fonseca et al., 2014; Costa et al., 2021)

What these mean
Target tension.
Whether the muscle you’re training is what gives out first, not your grip, balance or other muscles.
Loaded stretch.
How hard the muscle works while stretched. Training it there is linked to more growth.
Progression.
How easily you can keep adding weight in small steps over months and years.
Low cost.
How easy it is on your joints and recovery, and how quickly you can learn it.

The research score comes from these, scored by hand from the studies. Lifter scores appear once an exercise has 10 ratings. How scores work

When each one fits

Good reasons to choose leg extension

  • You want something easy to learn
  • You want the quads to do the work, not other muscles
  • You want to train the quads on their own

Good reasons to choose safety bar squat

  • You want more load on the quads while they’re stretched
  • You want to train more muscles at once

Why they rank where they do

Leg Extension. The only exercise that fully loads the rectus femoris: it grew all three of its regions in one trial, where Smith squats didn’t. Lean back to stretch it more.

Safety Bar Squat. A more upright squat than a back squat, which suits the quads and spares the shoulders.

From the research

  • Pedrosa et al., 2022: Leg extensions trained in the stretched half of the range produced more quad growth than the shortened half. (45 untrained women.)Cited for leg extension in quads
  • Zabaleta-Korta et al., 2021: Leg extensions grew all three regions of the rectus femoris; Smith machine squats grew only the middle of the vastus lateralis. (Small study; volume and intensity were matched.)Cited for leg extension in quads
